Bird Dog

Core · Beginner · Works: Core, glutes, lower back

How to do it

  1. Start on hands and knees with hands under shoulders and knees under hips.
  2. Brace your abs and keep your back flat.
  3. Extend your right arm forward and left leg back until both are level with your body.
  4. Pause, return and switch sides.

Common mistakes

  • Rotating the hips. Keep them level as if balancing a cup.
  • Arching the lower back. Reach long instead of lifting high.
  • Rushing the reps. Move slowly.

Make it easier or harder

Easier: Extend just the arm or just the leg.

Harder: Pause for five seconds at the top or draw your elbow and knee together under your body.

Coaching tip

Reaching long is more important than lifting high.

Learn each move with light weight first. Stop if you feel sharp pain, dizziness or chest discomfort, and talk to a doctor or qualified trainer if you are unsure.
