Starting again is harder in your head than in your body. You remember what you used to lift or run, and the gap feels discouraging. The trick is to ignore that old number and build a new habit from where you are today.
Check in first if you need to
If you have a heart, lung or joint condition, take regular medication, are pregnant or have been inactive for a long time, talk to your doctor before you begin. Stop and get medical help if you have chest pain, severe shortness of breath, dizziness or sharp pain.
Start smaller than you think you should
Your muscles and joints need time to readjust, even if your motivation is high. Doing too much in the first week is the top reason people quit. Aim to finish each session feeling like you could have done a little more.
A simple four-step ramp-up
- Weeks 1 and 2. Three sessions a week, about 20 minutes each. Walk briskly for 10 minutes, then do one round of squats to a chair, incline push-ups and a glute bridge.
- Weeks 3 and 4. Keep three sessions and add a second round of the strength moves. Walk a little longer or a little faster.
- Weeks 5 and 6. Add resistance bands or light dumbbells. Try the 4-week home workout.
- Week 7 and beyond. Add a fourth day if you want, or add weight to your main exercises a little at a time.
A target to build toward
Public health guidance for adults commonly suggests about 150 minutes of moderate activity a week plus muscle-strengthening work on two days. That is a long-term target. If you are at zero today, getting to even half of it is a win.
What to expect
- Mild muscle soreness for a day or two is normal when restarting. Sharp or joint pain is not.
- Energy and sleep often improve before your body changes.
- Some sessions will feel bad. Do a shorter version and call it a win.
Make it stick
- Schedule workouts like appointments.
- Lay out your clothes the night before.
- Keep a simple log, even just a checkmark on a calendar.
- Do not skip two days in a row if you can help it.
